day 1
3x8 barbell benchpress
3x8 incline dumbbell benchpress
3x8 dumbbell flyes
3x8 close grip barbell benchpress
3x8 skullcrushers
3x8 tricep pulldowns
day 2
3x8 lateral pulldowns
3x8 rows
3x8 reverse grip lat pulldowns
3x8 bent over barbell rows
3x16 (8 reps per arm) dumbbell curls
3x8 barbell curls
day 3
3x8 leg extensions
5x8 leg press
3x8 leg curls
5x8 calf raises
day 4
3x8 military barbell presses
3x8 high pulls
3x8 barbell shrugs
3x8 reverse dumbell flyes
then i rest a day and start again
